How much protein do you actually need? The numbers behind the hype
The EU reference intake says 50 g a day. If you train, that is too little. What the research shows, and how to find your own number.
Look at the back of a yogurt pot and you will see that the reference intake for protein is 50 grams a day. That figure comes from European Union labelling rules and it is entirely legitimate. It just is not about you.
This post covers where the 50 grams comes from, why it is not enough for most people who train, and how to arrive at a number that is genuinely yours.
Where the 50 grams comes from
Annex XIII of Regulation (EU) No 1169/2011 fixes the reference intakes manufacturers are allowed to print on a label. They describe a theoretical average adult at an intake of 8 400 kJ / 2 000 kcal per day. Protein is set at 50 grams.
It matters to be precise about what that is: a labelling standard, not a personal recommendation. It exists so two different products can be compared on the same scale. It was never designed to tell you what you need.
The actual physiological minimum is lower, and it scales with body weight. EFSA gives adults a population reference intake of 0.83 g per kilogram of body weight. For a 65 kg person that is roughly 54 grams. That is the amount that prevents a deficiency — not the amount at which you function best.
That distinction is where most of the confusion lives. “Prevents deficiency” and “optimal” are not the same number, and the label is much closer to the first.
What training changes
Once you train regularly, two things shift. More muscle protein is broken down and has to be rebuilt, and if you are in a calorie deficit your body will reach for muscle as an energy source more readily.
The sports nutrition literature — including the International Society of Sports Nutrition position stands — converges on a fairly consistent range:

A 65 kg woman training four times a week who wants to reduce body fat sits somewhere between 117 and 143 grams. The 50 grams on the label is barely a third of that.
Why the requirement is highest in a deficit
This is the part that feels least intuitive: you are eating less, but more protein. It does follow, though.
In a deficit your body has to find energy somewhere. Fat is the target, but muscle is an equally available source. A higher protein intake does two things: it signals that muscle should be retained, and it provides the satiety without which the deficit is not sustainable at all.
In practice this means two people eating the same number of calories can get dramatically different results. Someone eating 60 grams of protein a day loses a lot of weight — and a meaningful share of it is muscle. Someone eating 130 grams loses more slowly on the scale, but almost entirely fat. Three months later they walk away with two completely different bodies from the same diet.
Working out your own number
- Take your body weight in kilograms. If you are carrying a significant amount of excess weight, the estimate is more accurate using your target weight rather than your current one — adipose tissue has no protein requirement.
- Pick your row from the table above. If you cannot decide, start at 1.6 g/kg. It is a sound starting point for most people who train.
- Multiply. That is your daily target in grams.
- Spread it across the day. 25–40 grams per meal is realistic, and the literature suggests distribution beats a single large serving.

Worth keeping in mind
There is no evidence that protein in these ranges is harmful to adults with normal kidney function. That fear comes from misreading a recommendation made for patients with kidney disease, and the literature does not support generalising it.
If you do have, or have had, kidney problems, none of this applies to you. Protein intake becomes a medical question, and your doctor’s numbers override this post.
It is equally true that protein is not a magic lever. 130 grams of protein will not produce results in a diet that supplies too much total energy, and it does not compensate for poor sleep or inconsistency. It is one variable among several — but the one most people underestimate, and the easiest to fix.
A practical note
When I go through what clients actually eat, protein is nearly always the largest gap. Not because they are not trying, but because against the 50 grams printed on the label, everything looks fine.
If you change one thing based on this post, make it this: work out your own number, then track for a week where you actually sit against it. The gap is usually surprising.
